That asymmetry is a big part of why a flight to Rome wrecks you more than the identical flight home does. But time zones are only half the story. What you actually do in the seat — when you drink, when you nap, when you let light hit your eyes — either helps your circadian rhythm catch up or actively fights it. A handful of in-flight habits do more damage than the time change itself.

Eastbound Trips Hit Harder Than Westbound Ones

Because the body’s natural internal clock runs slightly longer than 24 hours, it adjusts more easily to a longer day, which is what happens flying west and gaining hours, than to a shorter one, which is what happens flying east and losing hours, per the CDC’s Yellow Book. Flying west, most people fall into rhythm at roughly 1.5 hours a day; flying east, that drops to about an hour a day. A New York-to-Tokyo trip can take nearly two weeks to fully resync, while the return flight home usually adjusts noticeably faster.

Light Exposure Timing Beats a Sleep Mask Alone

Light is the single strongest cue your circadian rhythm responds to, according to the Sleep Foundation. Morning light exposure pushes your internal clock later, which is useful for eastbound trips, while evening light exposure pulls it earlier, which helps westbound travel instead. Getting the timing backward — blasting yourself with bright light at the wrong hour, or sitting in the dark when you should be seeking daylight — can desynchronize you further rather than help you adjust.

Dehydration Makes Every Symptom Worse

Cabin air runs far drier than what your body is used to on the ground, and the CDC’s guidance flags dehydration as a direct amplifier of jet lag symptoms: the grogginess, headache, and cognitive fog that come with a long flight all get worse when you’re under-hydrated. The fix is unglamorous. It’s steady water intake before, during, and after the flight, not a single bottle chugged at boarding and then forgotten for the next eight hours.

Alcohol and Late Caffeine Both Backfire

A drink at altitude might feel like it helps you doze off, but the CDC notes alcohol fragments sleep quality even though it speeds up the initial fall-asleep, meaning you wake more often and rest less deeply. Caffeine causes damage from the other direction: consumed within roughly six hours of when you’re trying to sleep, it interferes with sleep onset entirely, per the same guidance. Both habits actively work against the adjustment your body is already struggling to make.

Naps Have to Stay Short

Skipping sleep entirely rarely works on a long flight, but neither does a multi-hour nap that eats into your ability to sleep on your destination’s schedule once you land. The CDC recommends capping naps at 20 to 30 minutes on arrival — enough to restore alertness without displacing the nighttime sleep that’s actually doing the work of resetting your clock.

Staying Still for Hours Compounds the Fatigue

It’s tempting to treat a long-haul flight as one uninterrupted block of stillness, especially if you’re trying to sleep through it, but sitting motionless for eight or ten hours does more than stiffen your legs. The Sleep Foundation recommends standing and moving periodically throughout a long flight, both to reduce the risk of blood clots from prolonged immobility and to prevent the kind of muscle stiffness that makes you feel wrecked on arrival regardless of how well you slept. A short walk to the galley every couple of hours costs you almost nothing and measurably helps.

Melatonin Timing Matters More Than the Dose

The CDC and the Sleep Foundation both point to low-dose melatonin, in the 0.5 to 3 milligram range, as more effective than a large one; doses above 5 milligrams are described as counterproductive rather than simply stronger. What matters more than the amount is when it’s taken. Melatonin swallowed at the wrong point in your cycle can shift your rhythm in the wrong direction entirely, undoing the benefit it’s supposed to provide.

None of these habits will cancel out a nine-hour time change entirely — no single strategy does. But the research on jet lag suggests the habits inside the cabin compound the damage from the time change itself, which means the parts of jet lag that feel unavoidable are, at least partly, optional. Get the light exposure and hydration right on the next long-haul flight, and the same trip that used to cost you three recovery days might only cost you one.
